Why Upper/Lower Wins for Busy People

Four days trains everything twice weekly, leaves weekends free, and survives a missed day better than 6-day splits.

Run the program as written for at least eight to twelve weeks before changing anything. Program-hopping is the single most common reason beginners fail to progress — the plan works if you let it.

Upper Day A

Bench press 4×5–8, row 4×6–10, overhead press 3×8–12, pulldown 3×8–12, curls and pushdowns 2×10–15 each.

Log every session: exercise, weight, sets, reps. Next session, try to beat something. That loop — not the specific exercises — is what builds muscle.

Lower Day A

Squat 4×5–8, Romanian deadlift 3×8–10, leg press 3×10–12, leg curl 3×10–15, standing calves 4×10–15.

Leave two to three reps in the tank on most sets. Training close to failure drives growth; training past form breakdown drives injuries and missed weeks.

Days B: Change the Emphasis

Repeat the pattern with variations — incline press, deadlift, front squat, chin-ups — to cover angles and keep sessions fresh.

If a listed exercise hurts (sharp pain, not muscle burn), swap it for the closest pain-free variation and move on. No single exercise is mandatory.

Progression

Double progression on everything: top of the rep range, add 5lb (2.5lb upper body), repeat. Deload every 8 weeks.
