What You Need

One pair of adjustable dumbbells (50lb+ per hand ideal) and preferably an adjustable bench. That combination covers 90% of exercises that matter.

Run the program as written for at least eight to twelve weeks before changing anything. Program-hopping is the single most common reason beginners fail to progress — the plan works if you let it.

Upper Day

Flat or floor press 4×6–10, one-arm row 4×8–12, seated shoulder press 3×8–12, incline curls 3×10–15, overhead triceps extension 3×10–15.

Log every session: exercise, weight, sets, reps. Next session, try to beat something. That loop — not the specific exercises — is what builds muscle.

Lower Day

Goblet or dumbbell squat 4×8–12, Romanian deadlift 4×8–12, Bulgarian split squat 3×8–12 per leg, standing calf raise 4×15.

Leave two to three reps in the tank on most sets. Training close to failure drives growth; training past form breakdown drives injuries and missed weeks.

Run It 4 Days

Upper/Lower/rest/Upper/Lower. Add reps first, then weight. Bulgarian split squats keep legs progressing long after goblet squats get easy.

If a listed exercise hurts (sharp pain, not muscle burn), swap it for the closest pain-free variation and move on. No single exercise is mandatory.

When Dumbbells Run Out

Slow tempos, 1.5 reps, and single-leg/single-arm work extend a 50lb pair for years. After that, expansion kits or a barbell.
