Body Recomposition: Losing Fat and Building Muscle at Once
Who can recomp, how to set calories and protein for it, and how to measure progress the scale cannot see.

Recomp Is Real — for Some
New lifters, detrained lifters, and higher-body-fat individuals can genuinely gain muscle while losing fat. Lean, advanced lifters mostly cannot.
Treat this as a system rather than a tip: applied for one week it does little, applied for six months it compounds into visible change. The lifters who transform are rarely the ones with secret knowledge — they are the ones who repeated the basics after the novelty wore off.
Eat at Maintenance With High Protein
Maintenance calories with ~1g/lb protein gives the body room to pull energy from fat while building tissue from protein.
A useful way to keep yourself honest here is to write it down. Whether it is a training log, a food log, or a simple weekly check-in, recorded data beats memory and feelings every single time.
Lift Like You Are Bulking
Training does not change: progressive overload with compound lifts. Cardio stays moderate so it does not eat recovery.
If you take one thing from this section, make it this: consistency at 80% effort beats perfection that only lasts three weeks. Build the version of this habit you can actually sustain.
Measure Everything but Weight
Waist circumference, progress photos, and gym numbers tell the recomp story. Scale weight holding steady is expected — and fine.
Beginners often overcomplicate this. You do not need a perfect protocol — you need a reasonable one executed for months. Adjust only when progress genuinely stalls for two-plus weeks.
Twelve-Week Checkpoints
Recomp is slow. Judge in 12-week blocks; if the waist is down and lifts are up, keep going.
Progress here will not be linear. Expect good weeks and flat weeks; judge yourself on monthly trends, not daily snapshots.
Sources & Evidence Limits
NIH ODS summarizes ingredient research, not evidence that a particular branded product works or is safe for you. Many ingredients and blends have limited or mixed evidence.
- NIH Office of Dietary Supplements: Exercise and Athletic Performance (consumer fact sheet) — Adult ingredient evidence, variable benefits, limited evidence for many ingredients, interactions, and caution for minors.
- FDA: Questions and Answers on Dietary Supplements — No FDA premarket approval; manufacturer responsibilities; speak with a health professional before purchase or use.
- American Academy of Pediatrics / HealthyChildren: Performance-Enhancing Sports Supplements: Information for Parents — Food, fluids, training and rest first; no demonstrated performance benefit of protein or creatine supplements in younger athletes; stimulant and contamination concerns.
